How to Assign Individual Training Plans to a Full Roster
Forty athletes. Five fitness levels. One coach. Here's a practical system for giving every runner an individual plan without living in a spreadsheet until midnight.
The dream is individualized training. The varsity 16:20 kid and the JV first-year should not run the same Tuesday. One needs threshold work. The other needs to finish 30 minutes without stopping.
The reality for most high school coaches is one workout written on a whiteboard, plus a handful of whispered modifications for the kids you remember to pull aside. That is not a system. That is hope. And hope is how your third group turns a recovery day into a race and your top group jogs through the session that was supposed to make them faster.
You can give 30–50 athletes individual plans. You cannot do it by writing 40 documents. You do it by assigning from a small set of templates, then overriding the exceptions. Here's the system.
Why One Workout for Everyone Fails
A typical XC roster is not a team of similar engines. It is a mixed fleet:
- Varsity who can hold threshold for 25 minutes
- JV who can hold it for 8, if you are lucky
- New runners still building the habit of showing up
- Injured kids coming back on a time cap
- Multi-sport athletes who played a soccer game last night
Give them all "6 x 800 at 5K pace" and you get three different practices: a quality session, a death march, and a circus. The death march kids get injured or quit. The circus kids learn that workouts are optional. The quality kids still get something, so the whiteboard looks like it worked.
Individualized training is not extra credit. It is how you keep the middle of the roster healthy long enough to become the top of the roster.
The Model: Templates, Then Exceptions
Do not start from a blank page for each athlete. Start from three or four plan templates, assign by group, then edit the 10–20% of kids who do not fit.
Step 1: Split the roster into training groups
Not varsity/JV unless those labels actually match fitness. Use current running capacity:

Re-sort every 2–3 weeks. A kid who just ran a PR does not automatically jump to Group A if their recovery check-ins are falling apart.
Step 2: Write one weekly template per group
Each template needs the same skeleton so you can talk to the whole team at once:
- Mon: Easy + strides (everyone)
- Tue: Quality (different work by group)
- Wed: Easy or off
- Thu: Quality or easy (A/B quality, C easy)
- Fri: Easy / pre-meet
- Sat: Meet or long run
- Sun: Off or very easy
The days match. The content does not. Tuesday for Group A might be 5 x 6 minutes at threshold heart rate. Group B gets 4 x 4 minutes at the same relative effort. Group C gets 6 x 1 minute "comfortably quick" with full jog recoveries. Same practice slot. Same warmup. Different dose.
If you use the Norwegian Method with high schoolers, keep most of the week easy. The template is how you stop Group C from copying Group A's intervals.
Step 3: Assign the template in bulk
This is the 90-second job that used to be a Sunday night spreadsheet.
- Select Group A → assign Plan A for the next 2–4 weeks
- Select Group B → assign Plan B
- Same for C and R
Every athlete now has a calendar. Parents can see it. Athletes stop texting "what are we doing tomorrow?" You stop answering that text 20 times.
Step 4: Override the exceptions
This is the actual coaching.
Overrides worth making:
- Meet week: drop Thursday quality for anyone racing Saturday
- Two-a-day sports: cap volume, keep one quality day max
- Soreness / low readiness / HRV down for 3 days: swap today's quality for easy, leave the rest of the week
- Heat wave: convert threshold to shorter intervals or move it indoors
- Time trial or league meet: rewrite the week, do not stack a VO2 session 36 hours before
Write the reason. "Low readiness 3 days" or "soccer game Wed" is enough. The athlete should see the change and the note. That is how they learn the system is paying attention, which is how you get check-ins they don't fake.
If you are overriding more than about one in five athletes every week, your groups are wrong. Re-sort. Do not create 40 custom plans.
What "Individual" Actually Means
It does not mean a unique philosophy per kid. It means the dose matches the athlete.
Keep these the same across the roster:
- Intensity language (heart rate zones or effort, not "push it")
- Easy days that are actually easy
- The weekly rhythm so practice still feels like a team
- How you score and talk about races
Change these per athlete or group:
- Duration of intervals
- Number of intervals
- Weekly hours or mileage
- Whether Thursday is quality or easy
- Long run length
- Hard stops for returning runners (time cap, no hills, no racing)
A freshman and a senior can share a method and still have different Tuesdays. That is the point.
How to Do This on a Coach's Schedule
You do not have a planning department. You have a planning window between last period and the bus.
Sunday night (20 minutes):
- Look at the week's meets and weather
- Confirm group assignments. Move 2–3 kids if needed
- Bulk-assign or roll the current templates forward
- Apply meet-week and injury overrides
Each afternoon (5 minutes before practice):
- Scan recovery alerts
- Pull anyone red or yellow off quality
- Tell them in person, not only in the app: "You're easy today because sleep and soreness went the wrong way."
Every two weeks (15 minutes):
- Who is stuck in the wrong group?
- Who has been overridden four times? They need a different template, not another one-off
- Who is ready for more threshold volume?
That is less time than building a new Google Sheet every August and then abandoning it in September.
The Spreadsheet Trap
Spreadsheets feel like control. They are not:
- Athletes never look at them
- Assistants have a different version
- You cannot see whether the kid actually ran the thing
- A change for one runner does not propagate, so you stop changing anything
- Parents email you because they cannot find this week's PDF
If the plan only exists in a file on your laptop, it is not assigned. It is imagined.
A workable stack is: one roster, one calendar per athlete, bulk assign by group, tap-to-override, and a check-in that feeds the next day's call. Whether that stack is StartLane or something else, those are the pieces. Without them you will revert to the whiteboard.
Mistakes That Blow Up Individual Plans
1. Individualizing intensity instead of volume
Do not give your developing group "tempo at 6:30" because varsity runs 6:30. Give them less time at their threshold. Shared effort, different work.
2. Changing the plan every day
Athletes need a week they can see. Daily chaos trains them to ignore the calendar. Override for health and meets. Do not rewrite philosophy on a Wednesday because you read a Twitter thread.
3. Hiding the varsity plan so JV "won't get ideas"
They already know. Publish every group's work. Then explain why the work is different. That conversation is how you coach, not how you keep secrets.
4. No return-to-run group
Injured kids dumped back into Group B is how you re-injure them. A boring time-capped plan is a feature.
5. Assigning and never checking
If nobody looks at completion, the plan is a suggestion they can ignore. Ask one question at practice: "Did yesterday match what you were assigned?" You will learn fast who is freelancing.
What Good Looks Like in Week 6
You should be able to open a roster view and see:
- Every athlete on a current plan
- Group tags that still match fitness
- A handful of active overrides with reasons
- Recovery flags on the kids who should not do today's intervals
- Long-run lengths that differ by 20–40 minutes across A vs C, not by 3 minutes
Practice still starts together. Warmup is together. Then the work splits on purpose. Cooldown is together. The team stays a team. The training stops being a compromise that serves nobody.
